The method

How the progression was built

Volume first, then speed, then the race. Each phase shows what the data recorded.

Build the habit

Short, comfortable runs to make running a routine and build confidence.

  • 3 to 4 km
  • 36 min continuous by 24 Jul
Phase 2 · August

Build endurance

Longer steady runs to grow the aerobic base while heart rate stayed controlled.

  • Avg HR 145 to 155 bpm
Phase 3 · September

Go long, get faster

First 10 km runs, plus shorter, faster sessions to sharpen pace.

  • 10 km on 8 and 12 Sep
  • 6’36″/km on 29 Sep
Phase 4 · October

Race and recover

Race execution on 4 Oct, then recovery and a half marathon build.

Your turn

Your first 10K could be eighty days away

Whether you are starting from zero or chasing a personal best, the plan is built around your goal, your week and the fitness you have today — not the fitness you wish you had.

  • A twelve-week plan built backwards from your race date
  • Two coached runs a week, 6 am Tuesday and Thursday
  • Strength and mobility work built in, not bolted on
  • Pacing and fuelling for the day itself

Training data recorded on Apple Watch; race time as printed on the official finisher certificate. Additional undated sessions exist in the training record and are not shown. Individual results vary with starting fitness, consistency and health.
